Our population is ageing: the Office for National Statistics report in 2019 estimates that by 2050, one in four people in the UK will be aged 65 years and over – an increase from approximately one in five in 2018. But those extra years are increasingly likely to be spent in poor health.
While awareness is high regarding the increasing risk of cardiovascular disease, cancer and dementia with age, muscle loss and frailty are seen as a normal part of the ageing process.
We begin to lose muscle mass at a rate of 3-8% per decade from the age of 30, but the decline accelerates from age 50. This loss of muscle mass is of critical importance because it can drastically affect quality of life. Simple actions like getting out of a chair or walking downstairs without falling become more difficult.
The decline in muscle mass is coupled with changes in muscle tissue as we age, resulting in a greater loss of muscle function than would be predicted by the loss of muscle alone. A study showed that between the ages of 35 and 85, around 12% of muscle mass was lost but this corresponded with almost a 40% decline in muscle strength (Ferrucci el al, 2012). Resistance exercise can help to mitigate these losses of muscle mass and strength, more so if we give our bodies sufficient protein.
Muscle weakness in older people is associated with significant excess annual costs for health and social care in the UK of around £2.5 billion.
Current UK dietary recommendations for protein intake are set at 0.75g/kg body weight each day, regardless of age. That's 60g for someone weighing 80kg, with a chicken breast providing around 20g.
Studies suggest around 1.2-1.5g/kg body weight per day may be more appropriate for over 50s, combined with regular resistance exercise, to help reduce the risk of Sarcopenia. For our 80kg example, that's 120g of protein per day – double the current recommendations.
What does protein actually do?
We use the protein we eat to support the growth and maintenance of our muscles and bones, as well as to make skin, hair, nails and vital components of our metabolism. Protein is an essential nutrient!
The role of protein in muscle health is critical for those who are looking to develop their muscle strength and those looking to maintain their muscle. Muscle maintenance is critical for the over 50s and those who are dieting.
When you're eating fewer calories with the aim of losing weight or body fat, eating a higher protein diet can help. When you lose weight, you inevitably lose a mixture of body fat and muscle. Eating a higher protein diet, ideally combined with some resistance training, can help to reduce the loss of muscle when dieting. We want to hang onto as much of our muscle tissue as we can, as it helps to maintain the metabolic rate, which tends to fall when we lose weight, because when you lose weight, there is literally less of you for your body to keep alive.
Source of protein
Meat, fish, dairy foods and eggs are great sources of protein and these animal-derived foods have been shown to deliver the highest protein quality. This means they contain all the essential protein components that the body needs (these components are known as amino acids, of which 9 are essential and cannot be made by the body so must be consumed as part of the diet). They're also more digestible than plant-based protein sources.
Plant-based proteins can be found in beans, lentils, soya products like tofu and tempeh, nuts, seeds (quinoa is actually a seed and not a grain) and in small amounts in bread, pasta and other grains. With the exception of quinoa and soya, most plant based proteins do not individually provide all 9 essential amino acids. They are also less well digested than animal-derived proteins and so less of the protein they contain is available to help support muscle preservation or growth.
Ageing and appetite changes
As you age, your appetite starts to decrease, and your body digests food more slowly. That can make you feel fuller longer and curb your urge to eat.
